Zone 2 Training Without the Dogma

The physiology is sound. The obsession with staying inside a narrow heart rate band, and the belief that everything else is wasted, is not.

Zone 2 became the most discussed training concept of the last five years, and in the process acquired a precision it does not possess and a set of rules that the underlying research does not support.

The physiology is real and worth understanding. What has been built on top of it is largely unnecessary.

What zone 2 actually refers to

Zone 2 describes low-intensity aerobic work below the first lactate threshold — the point where blood lactate begins to rise above baseline. In practical terms: a pace you could hold for a long time, breathing through your nose if you wanted to, able to talk in full sentences.

At this intensity you are drawing heavily on fat oxidation and recruiting mostly type I fibres. Sustained volume here drives mitochondrial biogenesis and capillary density in those fibres — the peripheral machinery that determines how long you can sustain effort.

That is the case for it. It is a good case.

Where the dogma starts

The heart rate zones are approximations. The formulas producing your watch's zones — 220 minus age and its relatives — carry a standard deviation of ten to twelve beats per minute. Applied to an individual, a "zone 2" band derived that way can easily be off by more than the width of the zone itself.

Measured thresholds from a lactate test or a properly conducted field test are meaningfully better. Absent that, the talk test is more reliable than a formula-derived heart rate zone, which is a slightly embarrassing state of affairs for the wearable industry.

Cardiac drift makes the number move. Hold a constant power output for ninety minutes and your heart rate climbs, particularly in heat. Chasing the top of a band by slowing down converts a steady aerobic session into a progressively easier one.

The 80/20 rule is a description, not a prescription. The observation that elite endurance athletes distribute roughly 80% of sessions at low intensity comes from studying athletes training fifteen to twenty-five hours a week. If you train four hours a week, that ratio has different consequences — you have far less absolute volume, and the polarised model's logic depends on volume.

What most people should actually do

If you train under five hours a week: the argument for a high proportion of easy work weakens considerably. Some genuinely hard intervals plus some easy volume will do more for you than four hours of strictly-zone-2 work. Time-crunched trainees get more from intensity than the 80/20 discourse suggests.

If you train more than eight hours a week: the case for mostly-easy becomes strong. At that volume, going moderately hard most days accumulates fatigue faster than it accumulates adaptation, and the "grey zone" criticism applies.

Either way: the most common real error is not intensity distribution. It is total volume, which for most people is too low for the distribution question to matter yet.

The zone 2 fat-burning confusion

Fat oxidation peaks at low intensity as a proportion of fuel used. Total calories burned rises with intensity throughout. Neither fact determines body composition, which is governed by energy balance over weeks.

Train easy for the mitochondrial adaptations, the raised aerobic base, and the fact that it is sustainable. Not because of which substrate you oxidised on Tuesday.

A workable structure

Two to four easy sessions of thirty to ninety minutes, conversational, guided by the talk test rather than by a formula. One or two harder sessions. Progress total time before you refine anything else.

That is the whole method. The rest is instrumentation.
