The Minimum Effective Dose of Strength Training

Most of the benefit arrives in the first few hard sets per muscle per week. Knowing where the curve flattens is what makes a realistic programme possible.

The most common reason people stop strength training is not that it did not work. It is that they designed a programme requiring five sessions a week and could sustain it for a month.

The dose-response literature is genuinely encouraging on this point, and it is worth knowing where the curve bends.

The shape of the curve

Volume — usually counted as hard sets per muscle group per week — is the primary driver of hypertrophy, and the relationship is real. More sets produce more growth, up to a point, with diminishing returns throughout.

The important detail for anyone with a job: the returns diminish steeply. Meta-analytic work, including Schoenfeld and colleagues' dose-response analyses, indicates that a substantial share of achievable hypertrophy arrives within roughly the first four to six hard sets per muscle per week. Going from four to twelve sets adds more, but the increment per set is far smaller than the increment from zero to four.

What a minimum programme looks like

Two full-body sessions a week, covering:

  • A squat pattern — goblet squat, back squat, split squat
  • A hinge pattern — Romanian deadlift, hip thrust, conventional deadlift
  • An upper push — bench press, overhead press, dip
  • An upper pull — row, chin-up, lat pulldown
  • A carry or core — farmer's walk, suitcase carry

Two to three hard sets each, taken to within a couple of reps of failure. That is roughly four to six weekly sets per major muscle group, which puts you on the steep part of the curve. Forty-five minutes, twice a week.

That programme is not optimal. It is close enough to optimal that the difference is irrelevant compared with the difference between doing it and not.

The non-negotiables

Proximity to failure. This is where most short programmes fail. Sets stopped five reps short do not count as hard sets. If you are training minimally, each set has to be genuinely difficult — the last two or three reps slow and effortful.

Progressive overload. Add weight, reps or sets over time. A programme performed identically for a year produces adaptation for about two months.

Full range of motion. Better hypertrophy stimulus, and it doubles as mobility work.

What you give up

Minimum-dose training is efficient for general health, strength and muscle maintenance. It will not maximise hypertrophy — competitive physique goals need more volume. It will not build sport-specific capacity.

For everyone else — the large majority — the trade is excellent.

Why this matters more than programme design

Adherence dominates. A mediocre programme performed for five years beats an excellent one abandoned in March, and it is not close. Muscle mass and strength both carry independent associations with mortality and with maintained independence in later life, and both respond to training well into old age.

The best programme is the one still happening next year. Design for that, not for the spreadsheet.
